Night-time calf cramps, restless sleep, constant tiredness — and there on the shelf sits the effervescent magnesium tablet that is supposed to solve all of it. Hardly any other mineral is taken so often on mere suspicion. Yet a closer look is worthwhile: magnesium performs clearly describable jobs, but a genuine deficiency is rarer with a balanced diet than the advertising suggests. This article sets out what magnesium is responsible for, how high the requirement is, who really does need more — and why expectations are so often too high precisely when it comes to cramps.
What magnesium does in the body
Magnesium is one of the minerals, and within that group it belongs to the macrominerals: the body needs more than 100 mg of these per day. They are involved in hardening bones and teeth, in nerve conduction, in muscle contraction and in regulating fluid balance and acid-base balance. That list also contains the reason why magnesium is so often linked with muscle complaints.
In sports nutrition, magnesium comes up mainly in another context: as an electrolyte in fluid balance. Together with sodium and potassium it helps to stabilise fluid balance during longer efforts. How much magnesium do you need?
In Switzerland the decisive figures are the D-A-CH reference values, the joint intake recommendations of Germany, Austria and Switzerland. For adults they are around 300 mg per day for women and 350 mg for men and cover the requirement of most people more than adequately.
Two qualifications belong with that. First, these values were set for healthy adults with little to "normal" physical activity; for athletes there are separate reference figures for only very few minerals, and those are not generally accepted in the field. So for active people the first rule is simply this: actually reach the normal reference values. Second, there is a limit at the upper end. The Upper Level describes the maximum tolerable intake without expected side effects. Anyone taking high-dose supplements can exceed it — with minerals, excessive intake is just as much a topic as deficiency.
Who really does have an increased requirement
Fluid and electrolytes are lost through sweat, and these losses have to be replaced on top. Sweat rates differ dramatically, though: from under 0.2 litres per hour in strength training or health-oriented sport to over 3 litres per hour in elite endurance athletes. Besides that, a higher risk of inadequate supply is carried by people with a one-sided diet, with impaired stomach or bowel function, and by groups with an increased requirement such as children, older people or pregnant women. The decisive statement from sports nutrition, however, remains this: it is assumed that in sport too a healthy and varied diet supplies enough vitamins and minerals, as long as energy requirements are met. The most common route to a poor micronutrient supply therefore runs through eating too little overall, not through magnesium in particular.
Why a blood test says little
The usual laboratory value measures magnesium in blood serum. Yet only a small fraction of the body's stores is found there: the largest part lies in the bones and inside the cells, and the serum level is tightly regulated. A value within the normal range therefore does not reliably rule out a marginal supply, and conversely a slightly abnormal value does not yet prove a clinical problem.
A serum value is thus an indication, not a verdict. More informative is the combination of dietary history, sweating behaviour and symptom picture. And because early signs of an inadequate micronutrient supply are non-specific — tiredness, poor concentration, dizziness — persistent complaints belong in medical hands rather than being supplemented on your own initiative.
Magnesium and muscle cramps: the honest assessment
This is where it gets uncomfortable, because the widespread equation "cramp equals magnesium deficiency" does not hold up. In the course materials of update Akademie, magnesium does not appear as an explanation for cramps at all. Two other connections are named instead:
- Potassium. Both an excess and a deficiency of potassium lead to calf cramps. The electrolyte named directly here is therefore not magnesium.
- Dehydration. From about 4 percent loss of body mass onwards, the likelihood of problems such as cramps or gastrointestinal complaints rises markedly. In less well-trained athletes, as little as 2 to 3 percent can already lead to noticeable impairment.
On top of that come the classic triggers that have little to do with minerals: unaccustomed loading, too high a pace too early, fatigue, insufficient recovery. Magnesium from food
Minerals are found in animal as well as plant foods — in the Swiss population, roughly half of intake comes from each source. One advantage over the vitamins: mineral content falls considerably less during processing, storage and preparation. Good sources of magnesium are:
- Wholegrain products, oats and brown rice
- Pulses such as lentils, beans and chickpeas
- Nuts and seeds, especially pumpkin seeds, almonds and sunflower seeds
- Green vegetables such as spinach and chard
- Mineral water with a declared magnesium content
The biggest step is taken by switching from white flour to wholegrain: white flour production removes precisely the nutrient-rich outer layers of the grain. Supplements: forms, benefits, limits
Magnesium supplements come as organic compounds (citrate, bisglycinate, malate) and as inorganic ones (oxide, carbonate, sulfate). Organic forms are considered more soluble and gentler on the stomach; oxide delivers a lot of magnesium per tablet but is absorbed less well and has a laxative effect in higher doses. More important than the fine selection is the question that comes before it: do you need one at all?
A sober point of comparison are sports drinks. Today only the macromineral sodium has a scientifically justified place in them — from this perspective there is no need for the other elements.
