Run slower to get faster? What sounds paradoxical is one of the best-documented principles in exercise science — and, thanks to the longevity movement, on everyone's lips: Zone 2 training. Professionals spend the majority of their endurance training in this easy intensity range, while many recreational athletes go too fast week after week and wonder why their endurance is stagnating. What is Zone 2?
"Zone 2" is the internationally common term for the easy foundational range. In the training methodology of update Akademie, this range is called Ausschöpfung — the Ausschöpfung component (base endurance) is one of the three components of endurance training, alongside Potential (short, hard stimuli at 90 to 95 percent of maximum heart rate) and fatigue resistance (85 to 90 percent). It means the same training: 65 to 75 percent of maximum heart rate, sessions from about 20 minutes upwards, and an effort that feels "comfortably industrious." The energy here comes predominantly from fat metabolism, and the muscles work almost exclusively aerobically — that is, with oxygen.
The simplest practical test needs no technology at all: the talk test. In Zone 2 you can hold a conversation in full sentences, but you wouldn't want to sing a song anymore. If you have to gasp after every sentence, you're going too fast.
Why Zone 2 is so effective: mitochondria
Zone 2 training works where endurance is built — in the cells' power plants. Regular training in this range:
- multiplies and enlarges the mitochondria that convert oxygen into energy,
- improves fat metabolism, so you save carbohydrates for the hard moments,
- expands capillarization — more of the finest blood vessels supplying the muscles,
- causes hardly any fatigue — you can train high volumes and still stay fresh for intense sessions and strength training.
Important for context: these are peripheral adaptations — they happen in the muscles, not in the heart. A larger stroke volume and a lower resting heart rate, by contrast, come above all from the intense stimuli (Potential training), which act centrally on the heart and circulation. Together, the two form the basis for a higher VO2max — without a broad foundation, any interval training fizzles out.
How to find your Zone 2
Method 1: percentage of maximum heart rate
As a starting point: 65 to 75 percent of your maximum heart rate. If you don't know your HFmax, approximate it with the formula 220 minus age — though that is only a rough guide and can be well off for any individual. A step test is more accurate. Method 2: the talk test
Conversation yes, singing no — the talk test works surprisingly reliably without a watch and protects you from the most common mistake: too much intensity.

How much Zone 2 per week?
The 80/20 split has proven itself: around 80 percent of your endurance volume easy, 20 percent intense. In concrete terms, that means:
- Beginners: 2 to 3 sessions of 30 to 45 minutes in Zone 2 — uphill walking, easy jogging, cycling or the cross-trainer.
- Advanced: 3 to 4 sessions of 45 to 90 minutes, complemented by one interval workout.
- Short on time? Even 2×30 minutes deliver measurable effects — and your bike commute counts too.
Important: Zone 2 works through volume. The individual session feels unspectacular; the effect builds over weeks and months — the principle behind this is supercompensation.
The most common mistake: the grey middle
Most recreational athletes train too fast for the base endurance range and too slow for real intervals — they end up permanently in the "grey zone." It should be avoided: it empties your glycogen stores, costs a lot of recovery time and delivers little in return. You can hold a conversation in full sentences, but your breathing is audible. On the watch: around 65 to 75 percent of HFmax. If it feels like "training" in the strenuous sense, you're probably already in the transition range above it.
Do I have to jog for it?
No. Brisk uphill walking, cycling, rowing, the cross-trainer or swimming work just as well — what matters is the intensity, not the sport. Many beginners can't reach Zone 2 while jogging at all because their heart rate immediately climbs too high; brisk walking is then the better choice.
How long does it take for Zone 2 training to show results?
The first effects (a lower heart rate at the same pace) appear after about six to eight weeks. The big adaptations in the muscles — mitochondria and capillaries — develop over months to years. Training base endurance is a long-term investment.
Can I combine Zone 2 with strength training?
