Example: if you are 30 years old, your HRmax is approximately 190 beats per minute. For effective endurance training you should generally train in the following zones:

  • Warm-up and Cooldown: 50-60% of HRmax
  • Fat burning: 60-70% of HRmax
  • Aerobic endurance: 70-80% of HRmax
  • Anaerobic endurance: 80-90% of HRmax
  • Maximum effort: 90-100% of HRmax

 

A further zone breakdown is described by the 3-component model, which is divided into three intensity zones:

  • Utilisation: 65-75% of HRmax: continuous load over an extended period
  • Potential: 90-95% of HRmax: systematic alternation between load and recovery, individual intensive intervals
  • Fatigue resistance: 85-90% of HRmax: systematic alternation between load and recovery, individual extensive intervals

 

For long-term training composition according to the 3-component model, you should note that potential and fatigue resistance together make up 20% of the entire training volume and that you should train the remaining 80% in utilisation.

In addition, you should avoid the transition range of 75-85% HRmax as the glycogen stores are depleted in the process and the body needs a great deal of recovery time, which is out of all proportion to the physical benefit.
