The alarm goes off, you put on your running shoes and head out without breakfast — because supposedly the body then goes straight for the fat reserves. The idea sounds compelling and has a kernel of truth: fasted and at rest, the muscles really do draw their energy mainly from the fat stores. But a higher share of fat burning does not automatically mean more fat loss. This article shows what actually happens in the fasted state, where the flaw in the reasoning lies, who fasted training suits — and in which training phase you are better off leaving it alone.
What actually happens in the fasted state
Overnight, insulin levels fall, the liver glycogen stores partly empty, and the body falls back more strongly on fatty acids. If you train in this state, the substrate mix shifts: the share of fat in energy supply rises. That is well-described physiology — fasted training does appear to raise fat burning during the session. The flaw in the reasoning: fat burning is not fat loss
This is where the physiology of a single training session parts ways with the balance of a whole day. To lose body fat you need a negative energy balance — that is the precondition for reducing fat mass, and the substrate mix during the session changes nothing about it. What the body does not burn as fat during training, it burns later; what it uses more of as fat during training, it takes back elsewhere. What remains decisive is how much energy goes in and out over the day.
The same flawed reasoning lies behind the supposedly optimal training intensity for losing weight. At low intensity the percentage share of fat is high but the absolute number of calories is small — you would have to train very long and very often to achieve visible fat loss. At moderate intensity a substantial share of fat is still burned, while at the same time more energy is turned over. What fasted training is really good for: "train low"
In sports nutrition this concept goes by the name "train low" — training with low glycogen stores. The benefit lies not in the number on the scales but in the adaptation: training with low glycogen stores can increase the muscles' capacity for fat oxidation. For endurance athletes that is a sensible goal, because better fat utilisation spares the carbohydrate stores during long efforts.
One misunderstanding that stubbornly persists is important here: fasted training does not necessarily mean "in the morning straight after getting up". It can be done in various ways:
- straight after getting up without breakfast
- as a second training session on the same day
- during the recovery period after a session
- with generally restricted carbohydrate intake
And if you do it deliberately, you have to do it consistently: anyone who wants to complete a fasted session in the morning should quite deliberately eat nothing and consistently avoid carbohydrates. Being "a bit fasted" with a milky coffee and a banana is neither of the two — neither good preparation nor a train-low stimulus. The clear limit: no fasted sessions in intensive phases
Here sports nutrition takes an unambiguous position: during high-intensity training phases, no fasted training should take place. The reason is not performance on that one morning, but the protection of the immune system and health — carbohydrates have a protective effect on the immune system. Anyone in a hard block phase, completing several intensive sessions per week or working towards a competition, does not additionally combine that load with empty stores.
The same caution applies to combining high-intensity endurance and high-intensity strength training: if both are pursued at the same time, there is a risk of overtraining — especially if a low-carbohydrate diet is being followed in parallel. Performance: what you can realistically expect in the morning
With train-low training, a reduced training intensity typically occurs — that is part of the concept, not an accident. For easy base sessions that is manageable. For intervals, tempo runs or heavy strength training it is a real handicap: precisely those sessions that live off high quality lose substance without carbohydrates.
Conversely, the worry that carbohydrates shortly before sport are harmful persists stubbornly. The answer is clear: no, on the contrary — carbohydrate intake in the last hour before an event can even improve performance. The old fear of "rebound hypoglycaemia" stems from a study with little relevance to real conditions and has been refuted almost across the board in subsequent research: blood sugar normalises as soon as the effort begins, usually already during the warm-up after 10 to 15 minutes.
For early intensive sessions there are therefore practical alternatives: an easily digestible breakfast such as white bread with jam or honey, in a small portion only depending on the expected intensity, supplemented by a ripe banana or a cereal bar on the way — or deliberately used sports drinks and energy-containing snacks during training. Muscle protection: protein is the condition
A known disadvantage of train-low training is increased muscle protein breakdown. To reduce this effect it is important to take in enough protein before, during and/or after training — specifically 20 to 25 g. That corresponds to the general recommendation of taking in around 20 to 25 g of high-quality protein per portion. The bigger protective measure is strength training anyway.
